The 4-7-8 Breathing Technique for Sleep

What is the 4-7-8 technique?

The 4-7-8 breathing technique is a pattern where you inhale for 4 seconds, hold your breath for 7 seconds, and exhale slowly for 8 seconds. Developed by integrative medicine pioneer Dr. Andrew Weil, it’s based on the ancient yogic practice of pranayama.

The extended exhale is the key. By making your out-breath longer than your in-breath, you stimulate your parasympathetic nervous system — the branch responsible for calming your body down. This shifts your nervous system away from the sympathetic “alert” state that keeps you awake at night.

How to practice

  1. Place the tip of your tongue against the ridge behind your upper front teeth
  2. Exhale completely through your mouth
  3. Inhale quietly through your nose for 4 seconds
  4. Hold your breath for 7 seconds
  5. Exhale completely through your mouth for 8 seconds
  6. Repeat for 3–4 cycles

Why it helps you sleep

When you’re lying in bed with a racing mind, your sympathetic nervous system is still active. The 4-7-8 pattern forces a physiological shift: the long exhale increases CO₂ retention just enough to signal your brainstem to slow your heart rate.

Research in the Journal of Clinical Sleep Medicineshows that slow-breathing exercises before bed reduce sleep onset latency (the time it takes to fall asleep) and improve overall sleep quality. Participants reported falling asleep 10–15 minutes faster after just one week of practice.

While the 4-7-8 technique is best known as a sleep aid, it’s equally effective for:

  • Calming down after an argument or stressful event
